Calories Are the Floor, Not the Ceiling

A nutrition plan is not a moral position. It is a control system. The first variable — total energy intake — determines the direction of travel: gain, lose, or maintain. Everything downstream is optimization.

The Hierarchy of Importance

  1. Energy balance — total calories
  2. Protein — 1.6–2.2g per kg of bodyweight
  3. Macronutrient distribution — carbs and fats around training and preference
  4. Micronutrients & fiber — health and recovery
  5. Timing & supplementation — the final 5%

Most arguments about nutrition happen at level 5. Most results are decided at levels 1 and 2.

Building the Numbers

Start with bodyweight and goal:

  • Maintenance: ~14–16 cal/lb (varies by activity)
  • Surplus (gain): maintenance + 250–500 cal
  • Deficit (loss): maintenance − 300–500 cal

Set protein first. Fill remaining calories with carbs and fats based on training demand. Hard training sessions need carbs. Low days need fewer.

The Weekly Average Is the Truth

A single day of "perfect" eating is meaningless. The weekly average of intake and bodyweight is the only honest metric. Track both. Adjust only when the 7-day trend is clear — not after one weigh-in.

You do not eat for a day. You eat for a trajectory.

When to Recalculate

Bodyweight changes shift maintenance. Re-run the numbers every 4–6 weeks, or when weight moves more than 3% from target. A plan that doesn't change is a plan that has stopped working.

Your coaching dashboard visualizes intake against bodyweight so the trend — not the noise — drives your decisions.
